- Morning sunlight + 10 deep nasal breaths outside – sets circadian rhythm and cortisol
- 20 g complete protein within 30 min of waking – stops muscle breakdown
- Move 10 min every morning – dead bugs, cossack squats, banded pulls
- Walk 8–10 k steps minimum – phone in backpack, podcast in ears
- Lift heavy 3–4×/week – squat, hinge, push, pull, carry
- Eat 800 g vegetables/fruits daily – mostly cruciferous, berries, citrus
- 1–2 g omega-3 EPA/DHA – from fish or algae
